Shin Splints in New Runners: Causes and a Fix That Works
If you've taken up running in the last few months and developed a dull, aching pain along the inside of your shin bone, you're not alone. Shin splints — medically known as medial tibial stress syndrome — are one of the most common complaints we see from new runners at our clinic. The good news is that they're very treatable, and in most cases you don't need to stop running altogether. You just need to understand why they've happened and follow a proper loading plan to fix the underlying cause.
What's actually happening
Shin splints develop when the tissue and bone along the inner edge of the tibia can't yet tolerate the repeated impact of running. Every stride sends a small shockwave through the leg, and the shin bone and the muscles attaching to it (mainly tibialis posterior and soleus) absorb a share of that load. When you're new to running, or you've ramped up your mileage faster than your body can adapt, these structures haven't had time to build the strength and stiffness needed to cope. The result is a low-grade stress reaction — inflammation and irritation along the bone, rather than a single acute injury.
This is why shin splints so often show up in a predictable pattern: several weeks into a new running habit, or a couple of weeks after a jump in distance, frequency, or pace. The tissue was coping, then it wasn't.
The usual culprits
A few factors tend to show up together in people who develop shin splints:
- Too much, too soon. The classic mistake is increasing weekly mileage by more than about 10% at a time, or adding hard efforts (hills, intervals) before you've built a running base.
- Worn-out or unsuitable footwear. Shoes that have lost their cushioning, or that don't suit your foot type, change how load is distributed through the shin.
- Running surface. A sudden switch to concrete pavements after treadmill or track running increases impact forces.
- Weak calves and hips. If the muscles that control your foot strike and shin loading are under-conditioned, more strain passes directly into the bone.
- Poor recovery between runs. Running on tired legs day after day doesn't give the bone stress time to settle before the next load is applied.
Rarely, persistent shin pain that doesn't respond to rest and graded loading can be an early bone stress injury (a stress fracture in progress), which needs a different management approach — so if pain is sharp, localised to one small spot, or getting worse despite rest, it's worth getting it properly assessed rather than pushing through.
The fix that actually works
The instinct many runners have is to simply stop running until the pain disappears completely. Unfortunately, this often backfires — you feel better after two weeks off, go straight back to your old mileage, and the pain returns within days, because the tissue was never actually loaded and strengthened during that rest period.
A more reliable approach is graded loading:
- Reduce, don't eliminate. Drop your running volume to a level that's pain-free or close to it (often 30-50% less than before), rather than stopping entirely.
- Address calf and shin strength directly. Calf raises (both straight and bent knee), tibialis raises, and single-leg balance work build the capacity these muscles need to control impact forces. This is the part most new runners skip, and it's usually the missing piece.
- Reintroduce mileage gradually, increasing by small amounts week to week and paying attention to how your shins feel the following morning, not just during the run.
- Review footwear and surfaces, and consider alternating running surfaces where possible.
- Keep some cardiovascular fitness up with cycling or swimming during the lower-mileage phase, so you're not tempted to rush the return.
A structured strength and conditioning programme built around this kind of graded loading is usually what separates runners who recover fully from those who keep cycling through the same shin pain every few months.
When it's more than shin splints
Not every case of shin pain is straightforward. If you're training for a longer event, it's worth building your shin and calf strength as part of your preparation rather than waiting for pain to appear — something we cover as part of marathon and running preparation work with clients. And if the pain has been present for weeks, is affecting your day-to-day walking, or you're not confident it's a straightforward shin splint, an in-person assessment can rule out a bone stress injury and get you on the right plan from the start.
